Muscle Up Progressions and a Bike HIIT Routine

Accumulate 1 minute L-Sit, every time you break

  • 8 x Cable Pull Downs

Making use of the new cable/pully system. Sitting on Bench with bar grip at eye level, pull down to waist.

EMOM for 10 minutes

  • 5 x Russian Pushups
  • 2 x Archer Pullups (1 per side)

Every 3 minutes for 9 minutes

  • Max unbroken Pronated Grip Pullups (Chin Ups)

Finisher… Bike HIIT Routine

  • 6 x 15 sec work/60 sec rest
  • 6 x 30 sec work/60 sec rest
  • 1 x 45 sec work

Results: Used 70lbs for the Pulldowns Pullups 10-7-7. On my bike, used a baseline resistance of 18 for the HIIT routine.

Presses then Row, T2B and Power Clean

Strength part is inspired by the RepWerks Jan 11 WOD. Metcon is inspired by Atomic Crossfit’s MannaAndQuail WOD…

5 sets of

  • 6 x Strict Press + 4 x Push Press @ 65%-70% of 1RM
  • Rest 2 minutes

Then every 3 minutes for 9 minutes

  • 8 x Dumbbell Strict Press Seated on Floor @ 14kg

Then AMRAP in 12 minutes of

  • 12 Cal Row
  • 12 x Toes to Bar
  • 12 Cal Row
  • 4 x Hang Power Cleans @ 125lbs/56kg

Results: Used 100lbs for the Presses, nice combo, really made my shoulders burn. Metcon 3 rounds plus 6 cal. Ended up with singles on the Cleans to reset the hook grip.

Back Squats and Hip Thrusts then Pushups, Deadlifts, Rows and V-Ups

Take 15 minute and work up to a heavy

  • 6 x Back Squat

Then 3 rounds of

  • 10 x Weighted Hip Thrusts @ 80% of 1RM Back Squat

AMRAP in 6 minutes of

Rest 3 minutes then

AMRAP in 6 minutes of

  • 6 x Ring Pushups
  • 6 x Deadlifts + Barbell Row @ 95lbs
  • 6 x V-Ups

Results: Got up to 205lbs for the Back Squat. Hip Thrusts @185lbs. Metcon 5 rounds plus 7 reps and 5 rounds plus 8 reps.

Weighted Pullups then HSPU, Burpee Pullups, Thrusters and BJO

Take 10 minutes and work up to a heavy

  • 5 x Landmine Front Squats
  • 5 x Landmine Overhead Press

Every 3 minutes for 9 minutes

5-8 x Weighted Pullups @ 10kg

Then 3 rounds for time

  • 6 x Handstand Pushups
  • 12 x Burpee Pullups
  • 18 x Sandbag Thrusters/Wall Balls
  • 24 x Box Jump Overs

Results: Metcon 14:45.

Got up to 65lbs with the Landmines. Getting the bar into position and foot placement were the challenges. Below is what I found worked for the feet.

Foot Placement

Core Work then 300 Kettlebell Swings and some Deadlift

3 rounds

  • 10 x Pike Lift over Medicine Ball (r+l=1 rep)
  • 15 x Straight Leg Situps
  • 25 x Mountain Climbers with Hands on Medicine Ball (r+l=1 rep)

Then 3 rounds for time

  • 10 x Kettlebell Swings @ 24kg
  • 3 x Deadlift @ 255lbs/115kg
  • 15 x Kettlebell Swings
  • 3 x Deadlift
  • 25 x Kettlebell Swings
  • 3 x Deadlift
  • 50 x Kettlebell Swings
  • Rest 3 minutes

Results: Metcon 7:12-9:36-10:05. Purposely chose a heavy Deadlift weight due to low reps. Reset between each lift with 5 second pause to try not to break form. Other options which I used instead of Deadlifts in the past, were Dips, Body Weight Bench Press or Handstand Pushups, but then I did 5 rounds.
