The Valkieries Vault WOD from Streetparking…

7 rounds of AMRAP in 2 minutes, rest 2 minutes between rounds (total of 26 minutes)

  • 20 x Overhead Kettlebell Swings @ 24kg
  • Max Burpee Box Jump Overs

Results: Don’t do Overhead Kettlebell Swings often so thought I would give it a shot today. 13 reps Burpee Box Jump Over in every round.

Bench Press and Pushups then DL, TRX Rows, Thrusters

4 rounds

  • 4 x Bench Press @ 85-90% of 1RM

Then accumulate

  • 50 x Alternating Archer Pushups (25 per side)

Then the CF New England “Giddy Up” WOD, AMRAP in 15 minutes of

  • 1 x Deadlift @ 220lbs
  • 1 x TRX Reverse Row
  • 1 x Dumbbell Thruster @ 14kg per hand
  • 2 x Deadlift @ 220lbs
  • 2 x TRX Reverse Row
  • 2 x Dumbbell Thruster @ 14kg per hand

Results: Used 185 for the Bench Press. Metcon 9 rounds plus 2 reps. For the TRX Rows, put feet on my bench so body was parallel to the floor.

Pullups, Squats and DB Rows then Dips

6 rounds of

  • 3 x Pause Weighted Pullups @ 10kg with 3 second pause at top (33×3)
  • 3 x Pause Back Squats @ 65-70% of 1RM with 3 second Pause at bottom (31×3)

Then every 3 minutes for 9 minutes

  • 10 x Rear Foot Elevated Split Squat per Leg @ 20kg per Hand in Farmer Hold
  • 10 x Bent Dumbbell Row @ 20kg per Hand

Then accumulate

  • 50 x Dips

Results: Used 170lbs for the Back Squats. Split Squats and Rows were very hard.

DU, Situps, Thrusters, Lunges, Power Cleans and Burpees

For time

  • 20 x Burpees
  • 150 x Double Unders
  • 80 x Abmat Situps
  • 60 x Sandbag Thrusters @ 20kg / Wall Balls @ 10kg
  • 40 x Alternating Lunges (r+l=1)
  • 20 x Power Cleans @ 120lbs/55kg
  • 20 x Burpees

Results: First 100 Double Unders unbroken :-). 18:42.

Strict Press then Gymnastics Work

8 rounds of

  • 3 x Strict Press @ 80% of 1RM

Then spend 15 minutes working on

  • Press to Handstand from Frogstand (against wall)

Then EMOM for 10 minutes

  • 1 x Wall Walk
  • 5-10 second Wall Facing Handstand Hold

Then 3 rounds of

  • 10 x Single L-Sit Lifts with hands on floor and raising butt off the floor (r+l=1rep)

Results: Used 120lbs for the Strict Press. Got around 8 full presses to handstand (and a lot of half attempts 😒).
