RFE Split Squats then Burpees, Front Squats and Situps

3 rounds of

  • 5 x Rear Foot Elevated Split Squat Each Leg @ 20kg Dumbbell per Hand
  • Rest 2 minutes between rounds

Then inspired by Street Parking’s Kemet Vault WOD…

3 sets for time

  • 5 x Burpees
  • 9 x Front Squats @ 110lbs
  • 7 x Weigthed Situp with 25lbs Plate
  • Repeat for 3 rounds
  • Rest 1 minute between sets

Results: Similar to another Street Parking WOD on Jan 5, but increasing the Front Squats from 7 reps and rounds to 9 reps and rounds. Metcon 14:27 – 4:04/4:13/4:10.

Strict Press then Wall Balls and Deadlifts

From a Ketllebell Kings Instagram post, using a single 8kg Kettlebell, 2 rounds of

  • 1 minute Slow Mountain Climbers
  • 1 Minute Weighted Situp with Twist
  • 1 Minute Weighted V-Up
  • 1 Minute Weighted Flutter Kicks
  • 1 Minute Rest

Then 4 rounds of

  • 6 x Strict Press @ 75% of 3RM
  • Rest 2 minutes

Then an old classic format… for time

  • 100 x Wall Balls @ 10kg or Sandbag Thrusters @ 20kg
  • EMOM Stop and do 3 x Deadlift @ 220lbs/100kg

Results: Used 110lbs for the Presses. Metcon 7:57.

Deadlifts and Strict Presses then SDHP, Power Cleans and Push Press

1 round to warm up of L-Sit Complex using low paralettes…

  • 10 second Seated Forward Fold (Yoga)
  • 10 x Pike Lifts with hands at knees
  • 10 x Pike Dips (Lift your butt)
  • 10 x Press to L-Sit (Lift you butt and legs)
  • 15 second Bent Knee L-Sit Hold (if possible extend legs before lowering)

Then accumulate 30 seconds, breaking as needed

  • L-Sit Hold

5 rounds of

  • 3 x Deficit Deadlift @ 1.6x Bodyweight from 10cm Step
  • 6 x Seated Strict Press @ 18kg

Then, inspired by multiple WODs, AMRAP in 10 of

  • 20 x Hang Sumo Deadlift High Pull @ 85lbs
  • 20 x Hang Power Clean
  • 20 x Push Press

Results: Used 245lbs for the Deadlifts. Brpke L-Sit into 6 x 5 second rounds. Metcon 2 rounds. Serious arm pump.

Gymnastics Day, L-Sits and Muscle Ups

3 rounds of L-Sit Complex using low paralettes…

  • 10 second Seated Forward Fold (Yoga)
  • 10 x Pike Lifts with hands at knees
  • 10 x Pike Dips (Lift your butt)
  • 10-15 second Bent Knee L-Sit Hold (if possible extend legs before lowering)

EMOM for 10 minutes

  • 1 x Ring Muscle Up Transitions (starting seated on floor)

Then EMOM for 10 minutes

  • 1 x Weighted Pullup @ 20kg
  • 5 x Ring Pushups (Rings about 5-10cm from ground)

The 5 rounds of

Results: Done as shown.

Weighted Dips and Ring Rows then KB Swings, Overhead Press and Pullups

5 rounds of

  • 8 x Weighted Dips @ 10kg
  • 8 x Ring Rows

Then 2 sets of

  • Max Dips
  • Max Ring Rows (feet closer to rings than before)

Then AMRAP in 15 minutes

  • 9 x Dual Kettlebell Swings @ 14kg per hand
  • 12 x Kettlebell Overhead Press @ 14kg per hand
  • 15 x Kipping Pullups

Results: For the Ring Rows put my feet on a bench for the first part, on the floor for the second. Maxes were 15/10-15/11. Metcon 5 plus 22. Arms were done after this one.
