Clean and Press then Row, Pushups and V-Ups

5 rounds of the following complex

  • 3 x Hang Power Clean @ 90% of 1RM Strict Press
  • 2 x Push Press

Accumulate as fast as possible

  • 50 x Dumbbell Hang Power Clean and Press @ 16kg

Then every 4 minutes for 5 rounds

  • Row 15 Calories
  • 15 x Dynamic Pushups
  • 15 x V-Ups

Results: Used 135lbs for Clean and Press complex. The rest done as shown… heartrate graph tells it all…

Core Work then Deadlifts and Pullups, Thrusters and Kettlebell Swings

4 rounds of

  • 10 x TRX Dynamic Plank (l+r=1 rep)
  • 10 x TRX Side Plank with Dip Left
  • 10 x TRX Side Pland with Dip Right
  • 10 second L-Sit

Every 3 minutes for 9 minutes

  • 1.1.1 Deadlift @ 80-85% of 1RM (take 5-10 seconds between reps to reset)
  • 3 x Weighted Pullups @ 20kg

EMOM for 14 minutes alternating

  • Even minutes – 10 x Landmine Thrusters @ 55lbs
  • Odd minutes – 10 x Kettlebell Swings @ 32kg

Results: Used 275lbs/125kg for the Deadlift. First time really doing Landmines as part of a WOD. Really worked out well, need to include more of it :-).

TGUs then Strict Press and Hip Thrusts

Then 3 rounds of

  • 5 x Turkish Getups per side @ 14kg

Then every 3 mintues for 12 minutes

  • 5 x Strict Press @ 75-80% of 1RM

Then every 3 minutes for 12 minutes work up to a heavy

  • 5 x Hip Thrusters

Results: Used 120lbs for the Strict Press. Hip Thrusters 95-125-135-155lbs.

Ring Rows, Pullups, Handstand Hold and T2B

With bottom of rings waist high, 3 rounds of

  • 10 x False Grip Ring Rows plus Transition

With bottom of rings shoulder high, 5 rounds of

  • 5 x False Grip Ring Pullups in hollow position
  • Rest 30 seconds
  • 30 Second Handstand Hold
  • Rest 2 minutes

Then EMOM for 10 minutes, a theboxprogramming complex

  • 3 x Toes to Bar
  • 2 x Kipping Pullups
  • 1 x Kipping Chest to Bar Pullups

Results: For the ring pullups I started with my feet on the ground in front of me to maintain the hollow position. For the last part it took some rounds to get into the rhythm, but was able to complete all 10 rounds.
