RFE Split Squat and Rows then Row, DUs and KBS

3 rounds alternating sets, complete all reps with one leg then switch to other leg

  • 5 x Rear Foot Elevated Split Squat (aka Bulgarian Squat) @ 95lbs
  • 5 x Bent Rows (with foot still on Bench) @ 95lbs
  • Switch to other leg, rest as needed between legs and sets

I used a 95lbs barbell but could be subbed for 20kg dumbbells. Be warned that the metcon works the forearms a lot so save your grip.

Then 5 rounds for time (20 minute time cap)

  • Row 500m
  • 40 x Double Unders
  • 20 x Kettlebell Swings @ 32kg

Results: Metcon 4 rounds plus 500m. Not a bad workout for having made it up on my own this time.

Core Work then Bench Press and Pullups

Every minute on the minute for 12 minutes

  • 30 second Unstable Plank (foreams on Bozu, MedBall, etc)
  • 30 second Handstand Hold
  • 30 second Superman
  • 30 second Hollow Hold

Then “Lynne”: for total reps, 5 rounds of

  • Max Unbroken Reps Bodyweight Bench Press
  • Max Unbroken Reps Strict Pullups

Rest 3 minutes between rounds.

Cash out 1000m Row.

Results: Lynne 15-14-10-10-9. Row in 4:23.

Front Squats and Core Work

Only strength training today. Feel like my Core is getting weaker so needs more focus.

Every 2 minutes for 12 minutes

  • 5 x Front Squat @ 50%
  • 3 x Front Squat @ 60%
  • 3 x Front Squat @ 70%
  • 2 x Front Squat @ 80%
  • 1 x Front Squat @ 90%
  • 1 x Front Squat @ 95%

Then 3 rounds, rest as needed between rounds

  • 20 x Abmat Situps
  • 15 x Russian Twist @ 12kg (r+l=1rep)
  • 10 x Strict Toes to Bar
  • 5 x Brabell Rollouts

Results: Front Squat 125-145-165-185-lbs. 195-205lbs (not quite 95%).

Strict Press then Sandbag G2OH and Bear Complex

Every 3 minutes for 15 minutes (5 rounds)

  • 5 x Strict Press @ 75% + 5 x DB Rows per side

Then a Street Parking workout from Instagram…

5 rounds for time of (time cap 20 minutes)

  • 15 x Sandbag Ground to Overhead
  • 10 x Sandbag Bear Complex

Bear Complex: Power Clean-Front Squat-Push Press-Back Squat-Push Press. You can combine the PC-FS-Push Press into a single Cluster so that they are all a single move. Makes it more of a metcon than the single movements for weight.

Results: Strict Press @105lbs, Rows @ 24kg Dumbbells. Metcon ued a 70lbs Sandbag, 3 rounds plus 5 reps.

Power Cleans then Kettlebell Swings and Dips

4 sets of Hang Power Clean, rest 2 minutes between sets

  • Set 1 – 5 x @ 65%
  • Set 2 – 4 x @ 75%
  • Set 3 – 2 x @ 85%
  • Set 4 – 2 x @ 90%

Then 5 sets of

  • 1 x Clean Lift Off
  • 1 x Power Clean @ 90%

Rest as needed between sets. For the Clean Lift Off lift the bar from the floor to just above the knee, then reset for the full Power Clean from the floor. For the lift off focus on the form shown in this video and this video shows the full motion (with Full Clean vs Power Clean).

For time

  • 100 x Kettlebell Swings @ 32kg
  • EMOM stop and do 3 x Weighted Dips @ 30lbs

Results: HPC 100-115-130-145lbs. Lift off plus PC 150lbs/68kg. Metcon 6:57.
