EMOM for 10 minutes alternate the following (5 rounds on each leg)

  • Odd – 8 x TRX Rear Foot Elevated Split Squats Left @ 16kg per hand
  • Even – 8 x TRX RFE Split Squat Right @ 16kg per hand

Then the Randy Moss WOD from Atomic Crossfit…

AMRAP in 8 minutes of

  • 3-6-9-12… x Dumbbell Push Press @ 16kg per hand
  • 10 x Box Jumps

Rest 5 minutes then AMRAP in 8 minutes of

  • 10 x Dumbbell Hang Power Cleans @ 16kg
  • 3-6-9-12… x Box Jumps

Results: Metcon 6 rounds and 5 rounds plus 19 reps.

Pullups and Pushups then Row, S2OH and Devil Press

EMOM for 20 minutes

  • 2 x Weighted Ring Pullup
  • 3-5 x Weighted Pushup

Then AMRAP in 12 minutes

  • 21 Calorie Row
  • 15 x Dumbbell Strict Press @ 14kg
  • 9 x Devil Press @ 14kg

Results: Used a 10kg weight vest for the pullups and pushups. Metcon 3 rounds plus 10 cal.

Core Work then Cleans and HSPU

3 rounds of

  • 6-8 x Hanging Weighted Knee Raise/Knees to Waist
  • 20 x Abmat Situps

Then the ChristopherRobin WOD from Atomic Crossfit.

AMRAP in 3 minutes of

  • 3 x Power Clean @ 135lbs (80-85% of 1RM)
  • 3 x Handstand Pushups

Rest 3 minutes then AMRAP in 3 minutes of

  • 6 x Power Clean @ 115lbs
  • 4 x Handstand Pushups

Rest 3 minutes then AMRAP in 3 minutes of

  • 9 x Power Clean @ 85lbs
  • 5 x Handstand Pushups

Results: Used 3kg medicine ball between my feet for thee knee raises. Metcon… To set the starting weight I used my 5RM or 80-85% of 1RM. 4 rounds – 3 rounds – 2 rounds plus 9 reps.

Core Work then Man Makers, Deadlifts and T2B

3 rounds of 30 seconds work / 30 seconds rest (9 minutes total) of

  • Side Plank Left with Crunch (elbow to knee)
  • Side Plank Right with Crunch
  • Alternating Single Leg V-Ups

Then AMRAP in 21 minutes

  • 3 x Strict Toes to Bar
  • 6 x Man Makers @ 14kg
  • 9 x Deadlifts @ 205lbs

Results: Metcon 5 rounds plus 12 reps.

Double Unders, Pushups, V-Ups, Box Jumps and Burpees

Going in for a rare office visit, so need something short and efficient.

AMRAP in 20 minutes of the following, every 2 minutes stop and do 5 Burpees…

  • 50 x Double Unders
  • 25 x Pushups
  • 25 x V-Ups
  • 25 x Box Jumps

Results: 3 rounds plus 88 reps.
