Pyramid Scheme from ACF

Inspired by Atomic Crossfit’s workout of the same name.  For time complete one round of the following (time cap of 20 minutes):

  • 10 x Hanging Cleans @ 43kg
  • 20 x Dips
  • 30 x KB Swings @ 24kg
  • 40 x Push Ups
  • 50 x Double Unders
  • 40 x Push Ups
  • 30 x KB Swings
  • 20 x Dips
  • 10 x Hanging Cleans @ 43kg

Then set tabata timer to 30 seconds work / 30 seconds rest for 8 rounds and alternate each round:

  • Hollow Hold
  • Superman Hold

Results:  The metcon took 12:11, even though I think I accidently did 40 KB swings in the first round…

Handstand Work plus Double Unders, Snatches and Burpees

Practice Plate Walks

Then every 2 minutes on the minute for 5 rounds hold handstand for 30 seconds

Then for time do 5 rounds of:

  • 50 x Doubleunders
  • 10 x Dumbell Snatches Right Hand
  • 10 x Dumbell Snatches Left Hand
  • 10 x Burpees

Result:  Best I could manage was 2 sets at a time twice (one set is step up left / step up right / step down left / step down right).  For the hold, started with belly to the wall, then switched to back to the wall.  I think it would be good to also practice dismounts so I don’t have to down the wall at the end after the long hold.  For the Metcon:  15:51, HR ave=160 / max=171

Bench and Reverse Rows then Deadlift, Burpees, V-Ups

Do 7 rounds of:

  • 5-5-5-5-5-3-3 x Bodyweight Benchpress
  • Rest 15 seconds
  • 5 x Reverse Rows
  • Rest 30 seconds

Then AMRAP 14 minutes of the following (taken from Mercy Rule at Atomic CF):

  • 2 x Bodyweight Deadlifts
    4 x Burpees
    6 x V-Ups (or Situps)
  • 3 x Deadlifts
    6 x Burpees
    9 x V-Ups
  • 4 x Deadlifts
    8 x Burpees
    12 x V-Ups

etc… (+1, +2, +3)

Results:  For the AMRAP part finished 5 rounds plus 7 Deadlifts, 14 Burpees and 18 V-Ups(of 21).  V-Ups were definitely the limiting factor in this workout.  If you want a more Metcon type of workout just do basic situps.  This would maintain a quicker pace and get your heartrate up higher.  In this case my HR was max=  167/ ave = 146 … the graph shows how my heart rate dropped during the V-Ups and then picked up again during the burpees.

HR During Metcon

Weighted Dips and Pullups plus a Metcon

EMOM alternate:

  • 3 x Weighted Pullups @ 15kg
  • 3 x Weighted Dips @ 25kg

Then perform as many rounds and reps as possible in 14 minutes of:

  • 7 x Dumbell Snatch @ 21kg Left Hand
  • 7 x Burpees
  • 7 x Dumbell Snatch @ 21kg Right Hand
  • 7 x V-Ups

Results: For the metcon part completed exactly 7 rounds.  V-Ups were not pretty but manageable.

Front Squats with Lunges, Russian Twists and Dips

Not for time do 5 sets of:

  • 5 x Front Squats @ 50kg

For time perform 21-18-15-12-9-6-3 of:

  • Weighted Lunges @ 20kg per hand
  • Russian Twist @ 10kg
  • Dips

Results:  Metcon:  16:04.  HR max = 173 / ave = 156.  Really good hard metcon part.  Front Squats were also really good, video showed elbows up, back straight.
