Back Squats and Lunges

7 rounds to establish a heavy

  • 1 x Back Squat

Then 2 sets of

  • Set 1 – Max Back Squats @ 80% of 1RM from above
  • Set 2 – Max Back Squat @ 70%

Then accumulate

  • 30 x Dual Kettlebell Overhead Lunges @ 14kg per hand (r+l=1 rep)

Results: Back Squat used rep scheme 5-3-3-2-1-1-1…135-155-185-205-225-240-245lbs/111kg. Part 2 @ 80%/200lbs 5 reps / @ 70%/170lbs 10 reps. Lunges in 5:33.

Pullups then KB Rows, Squats and Presses

EMOM for 10 minutes

  • 3 x L-Sit Ring Pullup

Immediately followed by… Every 30 seconds for 5 minutes (5 reps per side)

  • 1 x Alternating Towel/Rope Pullup (alternate top arm per round)

Then 5 rounds for time

  • 24 x Alternating Dual Kettlebell Rows @ 14kg per hand (12 per arm)
  • 12 x Dual Kettlebell Front Rack Squats @ 14kg KB per hand
  • 6 x Alternating Dual Kettlebell Overhead Press 14kg KB per hand (6 per arm)

Then as finisher, as fast as possible, 3 rounds of

  • 10 x Pike Lift
  • 10 x Pike Lift over Kettlebell
  • 10 x Russian Twist (no weight)

Resutls: Metcon 6:56.

Bench Press and Cossack Squats then KB Cleans, Presses and Reverse Lungs

3 rounds of

  • 10 x Bench Press @ heavier than last time
  • 10 x Alternating Goblet Cossack Squats @ 16kg (l+r=1 rep)

Then AMRAP in 12 minutes

  • 2 x Kettlebell Clean and Press @ 14kg per hand
  • 2 x Alternating Kettlebell Front Racked Reverse Lunges @ 14kg per hand (r+l=1 rep)
  • 4 x Kettlebell Clean and Press
  • 4 x Alternating Kettlebell Front Racked Reverse Lunges
  • 6 x Kettlebell Clean and Press
  • 6 x Alternating Kettlebell Front Racked Reverse Lunges
  • etc.

Results: Used 60kg for the Bench Press. Metcon 6 rounds plus 7 reps.

Deadlifts, L-Sits and Lunges

A mashup of a Crossfit WOD followed by a Street Parking WOD which I think complement each other nicely….

7 rounds of

  • 15 second L-Sit
  • Rest 30 seconds
  • 3 x Heavy Deadlift
  • Rest 1 minute

Then 30 rounds for time of

  • 2 x DB Deadlift @ 18kg per hand
  • 2 x DB Farmer Lunges @ 18kg per hand (r+l=1rep)

Results: Used 255lbs/115kg for the Deadlifts. Metcon 12:35.
