Matched my old 1RM from some years ago, so happy with that. Hip Thrusts took a lot of time so didn’t do a metcon today.

Back Squats and Weighted Pullups then Split Squats and DB Snatches

4 rounds of

  • 10 x Back Squat @ Body Weight plus 20lbs
  • Rest 30 seconds
  • 3 x Weighted Strict Pullups @ 10kg + 3 x Strict Pullups
  • Rest 2 minutes

Then as finisher, inspired by Street Parking’s Vault WOD #25, for time

  • 20 x Alternating DB Snatch @ 18kg
  • 5 x Rear Foot Elevated Goblet Squat @ 20kg left leg elevated
  • 5 x Rear Foot Elevated Goblet Squat @ 20kg right leg elevated
  • 18 x Alternating DB Snatch @ 18kg
  • 5 x Rear Foot Elevated Goblet Squat @ 20kg left leg elevated
  • 5 x Rear Foot Elevated Goblet Squat @ 20kg right leg elevated
  • 2 x Alternating DB Snatch @ 18kg
  • 5 x Rear Foot Elevated Goblet Squat @ 20kg left leg elevated

Results: Used 175lbs for the Back Squats. Metcon 18:16.

Front Squats then Deadlifts, HPC and Lunges

3 rounds increase weight per round of

  • 5 x Zombie Squats

Then increasing from heaviest weight from above, 5 rounds, resting 2 minutes between rounds, work up to a heavy

  • 3 x Front Squat

Then 10 rounds for time, inspired by the Crossfit WOD from 22 May.

  • 4 x Deadlift @ 50kg
  • 3 x Hang Power Clean @ 50kg
  • 2 x Lunges with Bar in Front Rack (total, one per leg)

Results: Zombie 45-65-95lbs. Front Squats 120-135-155-170-185lbs/85kg. Metcon 7:02 (misread my own instructions and only did 2 Power Cleans).

Bench Press then a KB Complex

4 rounds of

  • 3 x Bench Press @ 98% of 3RM

Then 2 rounds of

  • 15 x Incline Dumbbell Bench Press @ 20kg per Hand

Then, Joeller Blades workout from Feb 27 (might want to watch the video in Instagram).. EMOM for 12 minutes with a single Kettlebell, do all 3 sets on one side then switch to other hand (2 rounds with each hand total)

  • Minute 1 – 10 x KB Swings to Face Pull
  • Minute 2 – 8 x KB Palm Clean to Reverse Lunge
  • Minute 3 – 6 x KB Snatch to Press

Results: Bench Press used 195lbs for first 3 rounds (failed after 2 reps in round 3) and 185lbs for the last round. Used 20kg KB for the Metcon, challenging movements.

Handstand Practice then Snatches and Overhead Squats

Take 15 minutes and work on Frog Stand press to Handstand

Then 3 rounds of

  • 1 x Wall Walk plus 3 x Wall Facing Handstand Pushups

Then every 2 minutes for 20 minutes work up to a heavy

  • 2 x Panda Pull
  • 1 x Hang Power Snatch

Then every 2 minutes for 10 minutes with empty bar

  • 5 x Standing Sotts Press with Snatch Grip
  • 3 x Heel Elevated Overhead Squat

Results: Got up to a 43kg Power Snatch.
