Ring MUs then Lunges, TRX Rows and TRX Tricep Extensions

I’ve been following these guys on YouTube for a while. They provide some good progressions and this one shows a good seated Ring Muscle Up progression.

Every 2 minutes for 10 minutes

Then EMOM for 14 minutes alternate each of the following (7 rounds of each)

  • Even Minute – 5-8 x TRX Reverse Rows
  • Odd Minute – 8-10 x TRX Tricep Extensions

Then the Crossfit WOD from 29 December, every 2 minutes for 14 minutes

  • 6 x Alternating Barbell Back Rack Reverse Lunge (3 per leg), increase weight each round

Results: Reverse Lunge 65-80-95-130-135-155lbs/70kg.

HPC and Front Squats

Just some Clean technique for the day trying to focus on form.

5 rounds

EMOM for 10 minutes

  • 1 x Hang Power Clean @ same weight as above
  • 2 x Front Squat

Then EMOM for 10 minutes

  • 2 x Hang Squat Clean @ same weight as above (reset feet after each rep)

Results: Used 115lbs/52kg.

Bench Press and Bent Rows

3 rounds

  • 5 x Bench Press @ 90-95% of 3RM (heavier than last time)

5 rounds of

  • 8 x Close Grip Bench Press @ 60-65% of 3RM
  • 10-12 x Single Dumbbell Bent Rows Left @ 20kg
  • 10-12 x Single Dumbbell Bent Rows Right
  • Rest 90 seconds

Results: For the Bench Press last time used 90% of 3RM which was 170lbs, this time 175lbs/80kg but could inly get 4 reps on last round. For the Close Grip Bench used 110lbs.
