Warm up

  • 30 Second Lat Stretch each Side
  • 30 Second Couch Stretch each Side
  • 30 Second Perfect Stretch each Side
  • 10 x Passthrus
  • 10 x Leg Swings Forward/Back and then Side Each Leg

Then 2 rounds with empty bar

  • 5 x Muscle Clean
  • 5 x Strict Press
  • 5 x Front Squat
  • 5 x Squat Clean

Every 2 minutes for 12 minutes working to a heavy single

  • 1 x Squat Clean and Push Press

Then 5 rounds for time

  • Run 200m
  • 30 x Kettlebell Swings
  • 20 x Thrusters @ Empty Bar

Results:  Clean and Press 115-135-145-155-160-165lbs. Metcon: 19:03.

Run, S2OH, T2B and Row

Scaled version of the Crossfit Invictus WOD from August 12, 2019.

Every 8 minutes for 32 minutes (4 rounds)

  • Run 400m
  • 30 x Shoulder to Overhead @ 80lbs (take bar from ground)
  • 20 x T2B
  • Row 10 cal (Rx is 500m)

Results:  Really hard workout.  For the full Metcon – 6:15 / 6:30 / 7:15 / 7:40.  Run times – 1:41 / 1:44 / 1:54 / 2:04.

Power Cleans, TRX Pike Press and

Every 2 minutes for 14 minutes (7 rounds)

  • 1 x Power Cleans

Build weight over each round to todays 1RM. Then 3 rounds of

  • 10 x TRX Pike Press with 1 second pause at top

Focus on form and ROM.

Then for time 21-15-9 of

  • Power Clean @ 95lbs
  • Burpees over the Barbell

Results:  Power Cleans 115-135-145-155-165-170(failed)-155lbs.  Metcon 7:36.

Back Squats then Wall Balls, Sandbag Thrusters and KBS

Followed the Crossfit Invictus Performance WOD from July 25, 2019.

Results:  Back Squats 165-185-215-185-185-185lbs.  Metcon 11:56 (3:16, 4:15, 4:31). Subbed Sandbag Thrusters @ 30lbs for the Wallballs.

L-Sit Progressions then Jackie and some Split Squats

Do the Crossfit Invictus WOD from today, July 19 2019.  After the warmup and before starting Jackie, spend 10 minutes working on L-Sit progressions…

  • 15-20 Pike Single Leg Lift each leg (focus on shoulder and hip position)

Then 3 Sets of

  • 3 x Knee Tuck (focus on shoulder and hip position, try to bring legs up to 45 degrees or more)

Results:  Jackie in 9:51.  Compared to Jan 19, 2017 I improved by around 30 seconds.  Rowed 1k in 3:57.  This is comparable to the speed I was doing it back in CH on the Concept II.

Split squats were interesting.  Used 12kg dumbbell per hand for the weighted part.  Had to break up the dynamic split squats into 8 and 4 reps, really fatigued.
