Back Squats

Do 9 sets of Back Squats resting 2-3 minutes between sets, with the following rep scheme for max unbroken reps in set 9:

  • Set 1 – 5 reps
  • Set 2 – 5 reps
  • Set 3 – 4 reps
  • Set 4 – 3 reps
  • Set 5 – 2 reps
  • Set 6 – 2 reps
  • Set 7 – 1 rep
  • Set 8 – 1 rep
  • Set 9 – Max Unbroken Reps @ bodyweight (one full breathing cycle at the top of the lift – exhale, inhale, brace and descend – once more rest is taken at the top, the set is over)

Results:  115-135-155-185-205-225-235-240lbs/109kg (new 1RM!).  For the last set 10 reps @ 165lbs.

Back Squats then Burpee Pullups, Wallballs and Dumbell Snatches

CF Invictus WOD from May 2, 2018.

Every 3 minutes for 15 minutes

  • 4 x Back Squats
  • 10 x Weighted Situps @ 10lbs

Then AMRAP in 10 minutes

  • 5 x Burpee Pullups
  • 10 x Dumbbell Snatches @ 21kg
  • 20 x Sandbag Thrusters @ 30lbs

Results: Back squats 115-145-165-185-205lbs. For the metcon 3 rounds plus 26 reps.

Back Squats, then Front Squats, Toes to Bar and Row

Take 15-20 minutes and work up to a heavy

  • 3 x Back Squats

Took the next part from CF New England WOD from April 3, 2018.

AMRAP in 4 minutes of

  • 7 Cal Row
  • 21 x Toes to Bar
  • 21 x Front Squats @ 95lbs

Rest 4 minutes then AMRAP in 4 minutes of

  • 7 Cal Row
  • 15 x T2B
  • 15 x Front Squats @  115lbs

Rest 4 minutes then AMRAP in 4 minutes of

  • 7 Cal Row
  • 9 x T2B
  • 9 x Front Squats @ 135lbs

Results:  For the Back Squats got up to 205lbs/93kg.  For the rowing part I picked a target which I can do in around 1 minute even though the real WOD used 21, 15 and 9 calories for each (not sure how you fit that into 4 minutes unless the goal is not to complete the first round).  Using my version I ended up with, 1 round plus 3 calories, 1 round plus 3.5 calories, 1 round plus 6 calories.

Back Squats, Pullups and Pike Press then Pullups, DB Snatch, Goblet Squats and T2B

5 rounds of

  • 3 x Back Squats
  • Rest 30 seconds
  • 5 x Strict Pullups
  • 10 x Pike Press
  • Rest 2 minutes

Then 4 rounds for time

  • 8 x Pullups
  • 8 x Dumbbell Snatch @ 21kg

Rest 2 minutes, then 4 rounds for time

  • 8 x Goblet Squats
  • 8 x Toes to Bar

Results: Back Squats 135-165-185-210-220lbs/100kg.  Metcons 3:45 and 3:35.

Back Sqats and Pullups then Squats, DB Cleans, Pullups and Double Unders

5 rounds

  • 6 x Back Squats
  • Rest 30 Seconds
  • 3 x Ring Pullups (with false grip if possible)
  • Rest 90 seconds

3 rounds for time

  • 21 x Goblet Squats @ 16kg
  • 15 x Dumbbell Ground to Overhead @ 16kg per hand
  • 9 x Pullups
  • 40 x Double Unders

Results. Back Squat 115-135-155-170-195.  Metcon 11:26 (I originally thought 6 rounds would be good, but dropped it to 3 when I felt how hard it was… keep going if you feel it is too easy 🙂 ).
