Squat Snatch then OHS and Box Jump Overs

3 rounds of using an empty bar (watch this video on Sotts Press Progressions)

  • 3 x Power Snatch
  • 3 x Sotts Press (choose level)
  • 3 x Overhead Squat

Then 3 rounds of

  • 3 x Snatch Balance

Then every 2 minutes for 10 minutes, build to a heavy double

  • 1 x Hang Squat Snatch
  • 1 x Squat Snatch

Then for time 12-9-6 of

  • Overhead Squats @ 75lbs
  • Box Jump Overs

Results: Worked up to an 80lbs Squat Snatch. Actually ended up doing 2 hang squat snatches plus a full snatch. Metcon 3:50.

Knee Raises and Glute Bridges then DUs, T2B, DLs and BJO

Take 10 minutes and work on Kettlebell Snatch.

Then EMOM for 12 minutes alternate

  • Even Minute – 8 x Weighted Knee Raises from Dip Station
  • Odd Minute – 8 x Weighted Glute Bridges

Then AMRAP in 12 minutes of

  • 50 x Double Unders
  • 25 x Toes to Bar
  • 25 x Deadlifts @ 185lbs
  • 25 x Box Jump Overs

Results: Glute Bridges 65-80-95-110-110-110lbs. Metcon 1 round plus 109 reps.

Filthy Fifty

For time

Results: 24:11. Subbed the Knee Tucks and SB Thrusters for the K2E and Wall Balls. Dropped Back Extensions since don’t have the equipment.

Every 2 minutes for 12 minutes

  • 5 x Front Squat @ 60%
  • 3 x Front Squat @ 75%
  • 3 x Front Squat @ 80%
  • 2 x Front Squat @ 85%
  • 1 x Front Squat @ 90%
  • 1 x Front Squat @ 95%
  • 1 x Front Squat @ 95%+
  • 12 x Front Squat @ 60%

Then, based on a Crossfit Invictus WOD, for total reps, EMOM for 15 minutes

  • Station 1 – 20 seconds Box Jumps
  • Station 2 – 20 seconds Sandbag Ground to Overhead
  • Station 3 – 20 seconds of Renegade Rows

Results: Front Squat 145-165-175-185-195-205-215-135lbs.

Cleans, Box Jumps and Plate Walks

3 rounds of the following complex, starting with empty bar.

  • 3 x Hang Power Clean
  • 3 x Front Squat
  • 3 x Hang Squat Clean

Then take 15 minutes and work up to a heavy

  • 1 x Squat Clean

7 rounds for time ( 20 min time cap )

  • 7 x Squat Cleans
  • 7 x Box Jumps
  • 7 x Handstand Plate Walks

Results: Cleans 135-145-155-165-175lbs. Metcon 6 rounds plus 3 reps.
