5 rounds working to a heavy pair of

  • 6 x Rear Foot Elevated Split Squat with Bar in Front Rack
  • Rest 30 seconds between legs
  • 8 x Barbell Bent Rows
  • Rest 90 seconds

Then another Heatherblackfit WOD

AMRAP in 20 minutes

  • 3 x Burpees
  • 6 x Hang Power Clean @ 95lbs
  • 9 x Push Press @ 95lbs
  • 3 x Burpees
  • 9 x Hang Power Cleans
  • 12 x Push Press
  • 3 x Burpees
  • etc.

Results: Split Squats – 45-65-75-85-95lbs. Metcon – 5 rounds plus 9 reps.

TRX Mountain Climbers and Pike Press then Deadlifts and Burpees

4 rounds

  • 10 x TRX Mountain Climbers (R+L=1 rep)
  • 3 x TRX Pike Press
  • Repeat for 3 total sets

Then using a single Kettlebell, 5 rounds of

  • 5 x Single Leg Deadlift plus Row @ 24kg
  • Rest 30 seconds between legs

3 rounds of AMRAP in 3 minutes of (inspired by a The Box WOD from March 3), rest 2:30 between rounds.

  • 15 x Deadlift @ 135lbs
  • 15 x Burpees

Results: Metcon 50-77-55 reps.

Presses and Rows then KBS, Burpees, Pullups and Presses

  • 6 x Strict Press
  • Rest 30 seconds
  • 5 x Bent Rows @ 24kg per side
  • Rest 90 seconds

Then for time

  • 15 x Kettlebell Swings @ 32kg
  • 5 x Burpees
  • 30 x Dumbbell Push Press @ 16kg
  • 5 x Burpees
  • 45 x Pullups
  • 5 x Burpees
  • 30 x Dumbbell Push Press @ 16kg
  • 5 x Burpees
  • 15 x Kettlebell Swings @ 32kg

Results: Strict Press 65-80-95-105-115lbs. Metcon 9:40. Not bad for having come up with this myself. Was wanting something between 8 and 12 mins and hit that right on.

Beep Test then Deadlifts

Starting with the Bergeron Beep Test. EMOM for as long as possible

  • 7 x Thrusters @ 75lbs
  • 7 x Pullups
  • 7 x Burpees

Then take 20 minutes and work up to a 1 RM Deadflit

  • 5 x @ 50%
  • 3 x @ 60%
  • 2 x @ 70%
  • 2 x @ 80%
  • 1 x @ 85%
  • 1 x @ 90%
  • 1 x @ 95%
  • 1 x @ 95-100%
  • 1 x @ 100%

Then every 3 minutes for 9 minutes

  • 15 x Touch and Go @ 50% from above

Results: Last time I did the Beep Test completed only 2 rounds plus 20 reps. This time 3 rounds plus 20 reps, no rest between sets, just enough time to move from Burpees to Thrusters. Deadlift 295lbs/134kg (165-185-205-225-245-265-275-285-295lbs). Last part used 155lbs.

Overhead Press then Thrusters, Pullups and Burpees

Take 15 minutes to work up to

  • 5 x Strict Press

Then every 2 minutes for 8 minutes

  • 10 x Strict Dumbbell Press @ 14kg

Then the Bergeron Freddy Kruger WOD, for time 21-15-9 of

  • Kettlebell Swings @ 32kg
  • Burpees

Results: Presses 120lbs (110lbs last time). Dumbbell Presses went OK…probably could do 16kg next time. Metcon 4:12 (used standard Russian, not Crossfit swings).
