Deadlifts then Thrusters, Pullups, Burpees, Toes to Bar and Rowing

Take 15- 20 minutes and work up to a heavy

  • 3 x Deadlift

AMRAP in 20 minutes of

  • 21 x Thrusters @ 80lbs(36kg)
  • 21 x Pullups
  • 21 x Burpees
  • 21 x Toes to Bar
  • 15 x Thrusters @ 80lbs
  • 15 x Pullups
  • 15 x Burpees
  • 15 x Toes to Bar
  • 9 x Thrusters @ 80lbs
  • 9 x Pullups
  • 9 x Burpees
  • 9 x Toes to Bar
  • Row for Calories in remaining time

Results: Got up to 275lbs (125kg) with the deadlifts.  For the metcon finished with 203 reps (23 calories rowed).  Pace yourself.  I finished the first part with 5:30 remaining which ended up being a lot of rowing :-p.

Strict Press then Man Makers, Double Unders. Deadlifts and Burpees

Spend 20 minutes working up to a heavy

  • 3 x Strict Press

Then AMRAP in 7 minutes of

  • 7 x Man Makers @ 12kg
  • 35 x Double Unders

Then AMRAP in 7 minutes of

  • 7 x Deadlifts @ 165lbs
  • 7 x Burpees

Results:  135lbs/61kg for the strict press.  For the metcons, 3 rounds plus 5 reps and 5 rounds plus 6 reps respectively.

TGU and L-Sits, Front Squats and Pullups then a Snatch and Burpee Ladder

First do 3 rounds of

  • 3 x Turkish Getups per Arm
  • 5-7 x L-Sit Tuck to Extension (pause 1-2 seconds in the tuck, then extend and hold 1-2 seconds, repeat)

Rest as needed between rounds.  Then do 3 rounds of

  • 4 x Front Squats
  • Rest 90 Seconds
  • Max Effort TRX Rows
  • Rest 90 Seconds

Then for time do increasing/decreasing ladders of

  • 10, 9, 8, …, 3, 2, 1 x Snatches @ 65lbs/30kg
  • 1, 2, 3, … , 8, 9, 10 x Burpees

Results:  For the TGU used 16/18/18kg.  For front squats did 115/145/165lbs.  Metcon in 9:28.

Cleans then Burpees and KB Swings

Continuing Atomic Crossfit week… this one is based on their Bridge Over Troubled Water WOD.

Not for time do

  • 5 x Squat Clean @ 65lbs
  • 5 x Squat Clean @ 95lbs
  • 3 x Squat Clean @ 115lbs
  • 2 x Squat Clean @ 125lbs
  • 1.1.1.1.1 x Squat Clean @ 135lbs (rest and reset between singles as needed)

AMRAP in 8 minutes

  • 3 x KB Swings
  • 3 x Burpees
  • 6 x KB Swings
  • 6 x Burpees
  • 9 x KB Swings
  • 9 x Burpees
  • etc.

Keep adding 3 reps until time expires.

Results:  For the metcon did 158 reps (round of 21, did 21 KB swings and 12 burpees).
