Front Squat then HSPU, Strict T2B and DB Snatch

  • 6 x Alternating Single Leg V-Ups (3 per side)
  • 3 x V-Ups
  • Repeat for 3 sets

Then every 2 minutes for 12 minutes, Front Squats

  • Set 1 – 5 reps @ 70%
  • Set 2 – 3 reps @ 80%
  • Set 3 – 3 rep @ 85%
  • Set 4 – 2 rep @ 90%
  • Set 5 – 2 reps @ 95%
  • Set 6 – 1 reps @ 100%

AMRAP in 12 minutes

  • 6 x Handstand Pushups
  • 9 x Strict Toes to Bar
  • 12 x Alternating Dumbbell Snatch (6 per side)

Results: Front Squat 155-170–185-195-205-215lbs. Metcon 5 rounds plus 6 reps.

Part 1 – For max reps

  • 60 second Row
  • Rest 60 seconds
  • 60 second Alternating Dumbbell Snatch @ 20kg
  • Rest 60 seconds
  • 60 second Toes to Bar
  • Rest 60 seconds
  • 60 second Double Unders
  • Rest 60 seconds
  • 60 second Front Squats @ 110lbs
  • Rest 60 seconds
  • 60 second Pushups

Rest 4 minutes then

Part 2 – EMOM for 24 minutes (4 rounds) do 55-65% of the reps from part 1 per round for each corresponding exercise

  • Minute 1 – Row
  • Minute 2 – Alt. DB Snatch
  • Minute 3 – Toes to Bar
  • Minute 4 – Double Unders
  • Minute 5 – Front Squats
  • Minute 6 – Pushups

Results: Could only finish two rounds in part2 before I had to stop. Felt like I was going to be sick. 🙁

Pullups and Pike Press then Dubai Crossfit Championship Workout 3

3 rounds of pike lifts.

  • 3 x Pike Singe Leg Lift (R+L = 1 Rep)
  • 3 x Pike Dual Leg Lift Over a Kettlebell (Over and back = 1 Rep)

4 rounds

  • 3 x L-Sit Ring Pullups
  • 10 x TRX Pike Press

12 rounds for time – time cap 15 minutes (2020 Dubai Crossfit Championship Workout 3)

  • 5 x Handstand Pushups
  • 10 x Hang Dumbbell Snatch @ 20kg (do all 10 reps on the same side, switch per round – 6 rounds per hand)
  • 30 x Double Unders

Results: For the pike lifts I seem to be somewhere in the moderate range according to the video. Metcon 8 rounds (stopped at 14 minutes to keep things symmetrical)

Overhead Squats then DB Snatches and Thrusters

Take 15 minutes and work on Overhead Squats, Snatch Liftoffs and Snatch Balance.

Then 5 rounds

  • 3 x Pause Overhead Squat (pause 2-3 seconds at bottom of squat)

Then 3 rounds for time ( inspired by Crossfit Games WOD 9.5 )

  • 30 x Sandbag Thrusters @ 30lbs
  • 30 x Alternating Dumbbell Snatches @ 21kg/46lbs (15 per hand)

Results: OHS 45-65-75-80-95lbs… felt very good. Metcon 12:38.

TGUs then DB Snatches, Russian Twist and T2B

3 rounds of

  • 3 x Turkish Getups

AMRAP in 12 minutes of:

  • 12 x Alternating Dumbbell Snatches @21kg (6 per hand)
  • 9 x Russian Twist @ 12kg
  • 6 x Burpee Toes to Bar

Results: Been a long time since I did TGUs so used some light weights and focused on form. This Instagram post was my inspiration. Used 12-14-14kg. Metcon 5 rounds plus 24 reps.
