Pullups, Tricep Extensions, Rows, Curls and Tricep Pressdowns

5 rounds

  • 2 x Weighted Pullups @ 10kg + 5 x Strict Pullups
  • 10 x TRX Tricep Extensions

Then 3 rounds

  • 10 x TRX Reverse Rows
  • 30 second Handstand Hold

Then accumulate (split anyway you like)

  • 50 x Cable Tricep Pressdown
  • 50 x Single Ketlebell Golbet Curls @ 16kg (hold Kettlebell as if doing a Goblet Squat lower and raise in a curl)

Results: Serious pump session. Broke last part into 15-15-10-10, alternating between movements.

Row, Goblet Squats, Mountain Climbers and HS Hold

30 seconds on / 30 seconds off for 20 minutes (5 rounds of each), rotate through the following for max reps…

  • Minute 1 – Row for Calories
  • Minute 2 – Goblet Squats @ 24kg
  • Minute 3 – TRX Mountain Climbers
  • Minute 4 – Handstand Hold

Results: Don’t know the total… per round ca. 8 calories-30 Mountain Climbers-15 Squats.

Bench Press then Dips, Curls, Tricep Press and Handstand Hold

A “Suns Out Guns Out” kind of workout.

3 rounds of

  • 10 x Bench Press @ 80% of 10RM from last time
  • 10 x Ring Reverse Rows

Then 2 rounds of

  • 12 x Dips
  • 12 x Dumbbell Hammer Curls @ 10kg
  • 30 Second Handstand Hold
  • Rest 1 minute

Then immediately into 2 rounds of

  • 12 x TRX Tricep Press
  • 12 x Dumbbell Curls @ 10kg
  • 30 Second Handstand Hold
  • Rest 1 minute

Results: Used 55kg for the Bench. Otherwise done as shown, breaking the reps as needed.

Bench Press and MUs then some Holds

5 rounds of

  • 2 x Bench Press @ 75% of 1RM
  • 3 x Ring Muscle Ups

Then the Crossfit Mainsite WOD from Feb 4, EMOM for 12 minutes accumulate (3 rounds of each)

  • Minute 1 – 15 second L-Sit
  • Minute 2 – 15 second Chin over Bar Hold
  • Minute 3 – 30 second Handstand Hold
  • Minute 4 – 30 Second Squat Hold

Results: Used 165lbs/75kg for the Bench Press.

Bench Press then HR Pushups and Row

4 rounds of

  • 4 x Bench Press @ same weight as last time

Then, for time, the Crossfit Mainsite WOD from today, 50-35-20 reps of

  • Hand Release Pushups
  • Row for Calories

Then as finisher, 3 rounds of

  • 30 second Handstand Hold
  • Rest 1 minute

Results: Used 185lbs/85kg for the Bench Press again. Last time broke the sets into 3+1, this time all 4 unbroken. Metcon 15:25.
