Core Work then Pullups, Pushups and Row

4 rounds of 30 seconds on/30 seconds off of

  • Knee Tucks
  • Kettlebell Pullthroughs @14kg
  • Russian Twist @ 14kg
  • Mountain Climbers

Then 5 rounds of

  • 3-5 x Strict Chest to Bar Pullups
  • 8-10 x Ring Pushups with hand turnout (palms forward)

For time 3 rounds of

  • Row 500m
  • Rest 1 minute between rounds

Results: Didn’t touch my chest to the bar on any attempt 😞… working on my form and back strength. Row 1:50-1:55-1:59.

Bench and Pushups then Pullups and Handstand Hold

Every 3 minutes for 12 minutes

  • 5 x Bench Press @ 70-75% of 1RM
  • 10 x Plyometric Pushups

Then EMOM for 10 minutes

  • Even Minute – 6-8 x Strict Pullups
  • Odd Minute – 30 second Handstand Hold

Then 3 rounds of

  • 10 x Weighted Side Plank Crunches each side @ 5kg
  • 10 x Knee Tucks

Results:Used 155lbs for the Bench. Had to break up the plyo pushups near the end. Pullups 8-6-6-6-4+1+1.

Back Squats and Pullups then Stability Ball Core Work and Handstand Hold

6 rounds, resting 1 min between rounds

  • 3 x Tempo Back Squat 32X1 @ 60% of 3RM
  • 3 x Weighted Ring Pullup

Then every 2 minutes for 8 minutes

  • 10 x Stability Ball Forearm Saw
  • 5 x Stability Ball Stir the Pot Left
  • 5 x Stability Ball Stir the Pot Right
  • 10 x Stability Ball Knee Tucks

Then 4 minutes of 30 seconds on, 30 seconds off

  • Handstand Hold

Results: Done as prescribed. Nice, basic strength and conditioning work. Used 130lbs for the Back Squat.

Knee Raises and Situps then Deadlifts

4 rounds, resting as needed

  • 5 x Hanging Weighted Knee Raises @ 4kg
  • 25 x Abmat Situps

Then RepWerks Instagram workout from earlier this week.

6 sets, rest 2-3 minutes between sets

  • 6 x Deadlifts @ 70% of 1RM

Then EMOM for 5 minutes

  • 20 x Deadlifts @ 35% of 1RM

Results: Assuming my 1RM is 300lbs but haven’t tested that in 6 months or so. Part 1 used 210lbs. Part 2 used 105lbs (was harder than I expected, especially the last round).

Cleans and Presses then Knee Tucks and Bicycles

Spend some time focusing on the Burgener Warmup with a Clean grip.

Then every 3 minutes for 18 minutes

  • 2 x Hang Power Clean
  • 1 x Power Clean
  • 2 x Strict Press
  • 1 x Push Press

Then every 3 minutes for 9 minutes

  • 10 x Clean and Press (take a 1-2 second pause between reps to refocus on form)

Then 3 sets of

  • 3 x Bicycles (L+R=1 rep)
  • 3 x Knee Tucks
  • Immediately repeat for 3 rounds

Rest as needed between sets.

Results: Part 1 – 130lbs (barely got my elbows under the bar for the final hang clean). Part 2 – 95lbs. Very happy with this version of clean and press. The 10 reps are challenging, but given the 3 minute time to complete them you can focus on proper form for each individual rep. Had about 90 seconds to rest between sets.
