L-Sit Work then Deadlifts and Handstand Pushups

Continuing L-Sit work… 3 rounds of L-Sit Complex using low paralettes (see this post from Coach Dan)…

  • 10 x Pike Lifts
  • 10 x Pike Dips (Lift your butt)
  • 10 second Bent Knee L-Sit Hold

Then EMOM for 10 minutes

  • Even Minute –
    • 3 x Deficit Deadlift @ 1.5 Bodyweight from 10cm step
    • 3 x Box Jumps
  • Odd Minute
    • 3 x Deficit Handstand Pushups from Yoga Blocks
    • 3 x Dynamic Bozu Pushups (over and back = 1 rep)

Then as finisher did a 15k Bike routine on iFIT.

Results: Making good progreess on the L-Sits, was able to hold a full L-Sit at the end for 5 seconds, goal would be 30-45 seconds. Used 235lbs for the Deadlift. Bike took around 35 minutes.

L-Sits and Deadlifts then a Kettlebell EMOM

  • 10 x Pike Lifts
  • 10 x Pike Dips (Lift your butt)
  • 10 second Bent Knee L-Sit Hold

Then 5 rounds

  • 12 x Deadlift @ 1.5 x Bodyweight
  • 6 x Deadlift @ 1.6 x Bodyweight
  • 6 x Deadlift @ 1.6 x Bodyweight
  • 4 x Deadlift @ 1.7 x Bodyweight
  • 4 x Deadlift @ 1.7 x Bodyweight

Then EMOM for 12 minutes alternate through the the following

Even minutes

  • 3 x Kettlebell Deadlift @ 32kg
  • 3 x Deadstop Kettlebell Swing @32kg
  • Repeat 1x (2 sets total)

Odd minutes

  • 8 x Goblet Squats @ 32kg

Results: Used 230-245-260lbs for the Deadlifts. First time doing 32kg Goblet Squats… surprised I could get the KB up and was able to complete all 6 rounds.

Core Work then Row, Deadlifts and Burpee Pullups

4 rounds of

  • 10 x Pike Lift over Kettlebell
  • 10 x Kettlebell Pull Through @ 16kg
  • 10 x Weighted Situp @ 16kg (Legs Straight, KB Straight overhead)
  • 10 x Kneeling Kettlebell Halos (5 in each direction)

Then inspired by “Cranky Christine” WOD from CF New England…

3 rounds for time including rest (time cap 25 minutes) of

  • Row 700m
  • 12 x Deadlift @ 100kg
  • 21 x Burpee Pullups (original was Burpee Box Jumps)
  • Rest 3 minutes

Results: Metcon 2 rounds plus 650m.

Strict Presses then Pull Throughs, Pike Lifts and DB Snatch

5 rounds of

  • 3 x Strict Press @ max weight from last time

Then 3 rounds of

  • 8 x Kneeling Single Kettlebell Strict Press @ 16kg per side

Then AMRAP in 12 minutes of

  • 10 x Kettlebell Pull Throughs @ 14kg (total – 5 reps in each direction)
  • 10 x Dumbbell Snatch Left @ 20kg
  • 10 x Pike Lifts Over a Kettlebell (over and back = 1 rep)
  • 10 x Dumbbell Snatch Right @ 20kg

Results: Presses seemed easy today. Used 115lbs. Metcon 4 rounds plus 28 reps.

Pullups, Dips and Pike Lifts

Take 15 minutes

  • Ring Muscle Up Transitions from Floor

Then for time

  • 7 x Strict Pullups
  • 9 x Dips
  • 10 x Pike Lift Overs ( over and back is one rep)
  • 5 x Weighted Pullups @ 10kg
  • 7 x Weighted Dips @ 10kg
  • 10 x Pike Lift Overs ( over and back is one rep)
  • 3 x Weighted Pullups @ 20kg
  • 5 x Weighted Dips @ 20kg
  • 10 x Pike Lift Overs
  • 1 x Weigthed Pullups @ 30kg
  • 2 x Weighted Dip @ 30kg
  • 10 x Pike Lift Overs
  • 3 x Weighted Pullups @ 20kg
  • 5 x Weighted Dips @ 20kg
  • 10 x Pike Lift Overs
  • 5 x Weighted Pullups @ 10kg
  • 7 x Weighted Dips @ 10kg
  • 10 x Pike Lift Overs
  • 7 x Strict Pullups
  • 9 x Dips
  • 10 x Pike Lift Overs

Results: Metcon 9:29. Used weight vest for 10kg, Sandbag 20kg, both 30kg.
