Front Squats then Cleans, Presses and Reverse Lunges

3 rounds of

  • 1 x Pause Front Squat @ 75% of 1RM
  • 6 x Front Squat
  • Rest 2 minutes

Then inspired by Street Parking’s Vault WOD #7, 10 rounds for time of

  • 1-2-3…7-8-9-10 x Clean and Press @ 75lb
  • 10-9-8-7…3-2-1 x Barbell Reverse Lunge @ 75lbs (back rack, r+l=1rep)

Results: Used 165lbs for the Front Squats. Metcon 18:26.

Weighted Pullups then Push Press, Burpee Pullups and Row

5 rounds of

  • 3 x Weighted Pullup @ 13kg
  • 8 x Russian Pushups
  • Rest 2 minutes

Then Street Parking’s Vault #6, every 4 minutes for 20 minutes

  • 15 x Dumbbell Push Press @ 18kg
  • 10 x Burpees Pullups
  • 12 Calorie Row

Results: Original SP WOD is 24 minutes long, but with the Weighted Pullups at the beginning, I dropped the last set. As a standalone workout would do all 6. As it was, I had just over 1 minute rest per round except the last which I finished with 45 seconds to spare.

Handstand Work (again) then HPC, S2OH, Burpees and T2B

Spend 15 minutes and work on Handstands

  • Accumulate 60 seconds Freestanding Handstand Hold
  • Frog Stand Press to Handstand (against door)

Then based on the Crossfit mainsite WOD from December 30, 4 rounds of AMRAP in 4 minutes, rest 2 minutes between rounds..

  • 3 x Hang Power Clean @ 110lbs/50kg
  • 6 x Shoulder to Overhead @ 110lbs/50kg
  • 9 x Burpees
  • 12 x Toes to Bar

Results: Handstands went well, good press to handstand against the wall. Metcon 2 rounds/1 round plus 15 reps/1 round plus 14 reps/1 round plus 6 reps.

Muscle Ups and Bench Press then OHP, Pullups and Sumo DL High Pulls

EMOM for 10 minutes

  • 1 x Strict Ring Muscle Up from Floor

4 rounds of

  • 6-8 x Tempo Bench Press @ 65-70% of 3RM (3 second ascent/3 second descent)

Then the Crossfit WOD from Dec. 18, 5 rounds for time of

  • 15 x Push Press/Jerk @ 75lbs
  • 12 x Pullups
  • 9 x Sumo Deadlift High Pulls @ 75lbs

Results: Bench Press 8-8-7-7. Metcon: 14:34

Been focusing on Muscle Ups for a couple of weeks now. Seeing if adding regular volume will allow me to get the strength to do a real slow strict movement. Planning the same for Handstands, wondering if spending just 5-10 minutes 2-3 times per week will help me finally get stable.
