Pullups and HSPU then Row, T2B and OH Lunges

For quality, every 90 seconds for 18 minutes ( 6 rounds total ) do each set (90 seconds per set):

  • Set 1 – 5 x L-Hang Pullups
  • Set 2 – 5 x Handstand Pushups

Then do AMRAP in 20 minutes of:

  • Row 320m
  • 8 x Toes to Bar
  • 16 x Overhead Reverse Lunges with 20kg Plate (8 per leg)

Results:  Rowing distance is a result of my rower only providing distances in 0.1 mile increments so 320m is 0.2 miles :-p.  For the metcon did 5 rounds plus 320m row.

Row, Clean and Jerk

Not for time do 3 rounds of the folloeing @ 30kg/65lb, work on mobility for 1-2 minutes between rounds:

  • 3 x Power Clean
  • 3 x Front Squat
  • 3 x Strict Press
  • 3 x Squat Clean and Jerk

Then every 5 minutes, for 30 minutes (6 sets) for max load successfully lifted (CF Invictus workout):

  • Row 500 Meters
  • 5 x Clean and Jerk

Results: Chose to stick to 110lb/50kg for all rounds instead of increasing weight per round. Good workout, really hard on the forearms since my rowing machine has only one setting, 10.

L-Sits, L-Hang and Supermans then Row 5k

For quality take 8 minutes for each of the three (24 minutes)

  • Accumulate up to 3 minutes L-Sit
  • Accumulate up to 3 minutes L-Hang
  • Accumulate up to 3 minutes Superman

Then for time:

  • Row 5k

Results: Wanted to run but it was too cold (-16C air temp/-27C with the wind) so decided to stay indoors and row instead. L-Sit 90 seconds, Supermans 3 min, L-Hang 90 sec. Row 29:35.

Snatches then Snatches, Burpees, Row and Kettlebell Swings

Taken from two different Crossfit Invictus WODs.

Part A – Every 2 minutes for 20 minutes

  • 1-3 x Snatch Lift Off + Snatch

Build over the course of the 10 sets to something heavy. A Snatch Lift-Off is the first portion of the snatch, from the ground to the knees. Keep your torso angle consistent through all phases of this lift-off, and pause 2-seconds at the knees each lift-off. After your lift-off, reset and perform a full snatch.

Part B – Then AMRAP in 5 minutes of

  • 15 x Snatch
  • 5 x Burpees over the Barbell

Part C – Rest 5 minutes then AMRAP in 5 minutes of

  • 150m Row
  • 15 x Kettlebell Swings

Results:  For part A got up to 115lbs.  Reps per round 3,3,3,3,3,3,2,2,1,1.  For the two AMRAPS – part B 2 rounds plus 10 Snatches and part C 3 rounds plus 150m Row.

Handstand Pushups and Pistols then Row, Thrusters and T2B

Take 15 to 20 minutes and work on Pistols.   Record best set.

Then EMOM for 10 minutes:

  • 3 x Deficit Handstand Pushups

Then for time:

  • Row 1600m/1 mile
  • 50 x Sandbag Thrusters @ 15kg
  • 30 x Toes to Bar

Results: Best Pistol round was 6 alternating reps (3 per leg) unbroken with heel on 10lb plate and 5lb counter balance.  For the HSPU, used 3cm deficit for first 6 rounds then 5cm for the last 4.  Metcon in 14:50.
